The present perfect continuous emphasises the duration of an activity that started in the past and either continues now or has just stopped with visible effects. I have been waiting for over an hour measures the time; I have waited would merely report the fact.
The choice between it and the present perfect simple is genuine rather than stylistic. The simple form counts and completes — I've painted the kitchen means the job is done. The continuous form measures the process — I've been painting the kitchen explains why you are covered in paint, and leaves open whether it is finished.
Unlike the present perfect, this band has a visible start — because the tense is built to answer how long. The action reaches now and is usually still going, which is why the duration, not the result, is the point.

Can I use it with state verbs?
No. I have been knowing him for years is wrong; the correct form is I have known him for years. This is a common error precisely because the meaning — a situation continuing over time — feels as though it should demand the continuous form.
Which time expressions does it take?
For and since are the most common, because both measure duration: I've been studying for three hours, She's been working here since March. All day, all week and lately are also frequent. It never appears with a finished time expression, for the same reason as the present perfect simple.
